Can a f2p level 20 get a flightpath to Mount Hyjal and Vashj'ir?

Both!

You need a summon for Hyjal, reaching Vashj'ir can be done solo, but requires swim speed assistance and possibly some healing. I've reached it on Sea Turtle. You can pick up the connecting flight point and then get the sea horse connections by yourself.
